How this is calculated
liters = (kg × 35 + exercise-minutes ⁄ 30 × 350) ÷ 1000
Worked example: 70 kg with 60 minutes of training → 2,450 + 700 = 3.15 liters — about 13 cups. That total includes fluid from food, coffee, and tea; it is a day-shaped guideline, not a jug to down at once. Where "eight glasses a day" came from
The famous rule appears to trace back to a 1945 US Food and Nutrition Board recommendation of about 2.5 litres of water a day — followed immediately by a sentence, widely ignored ever since, noting that most of that quantity is contained in prepared foods. The advice survived; the caveat did not. There is no strong evidence for eight glasses as a universal target, and no evidence that healthy people who drink to thirst are chronically dehydrated.
Food supplies a real share of daily water — commonly estimated at a fifth to a third of intake. Fruit and vegetables are largely water by weight, and so are soup, yoghurt and porridge. Tea and coffee count too: the diuretic effect of caffeine at ordinary intakes is smaller than the volume of fluid consumed with it, so a cup of coffee is a net gain, contrary to a persistent myth.
What actually moves your requirement
Body mass sets the baseline, which is why this calculator starts there, but four things move it far more than a fixed daily rule allows. Exercise is the biggest: sweat rates vary enormously between people, from roughly half a litre an hour to well over two, and the same session in different weather can double the loss. Heat and humidity raise it further, humidity especially, because sweat that cannot evaporate cools you less for the same fluid cost. Altitude increases both breathing losses and urine output for the first days at height. And illness with fever, vomiting or diarrhoea can raise requirements sharply while making drinking harder.
Pregnancy and breastfeeding add meaningfully — breastfeeding especially, since milk is mostly water. Several medical conditions and medications change fluid needs in both directions, and some cardiac and renal conditions require deliberate restriction. Anyone who has been told to limit fluids should follow that instruction rather than this calculator.
Thirst is a good instrument, with two exceptions
For healthy adults, drinking to thirst keeps hydration within a narrow band without any counting. The mechanism is precise: osmoreceptors detect changes in blood concentration of around 1% and adjust both thirst and kidney water retention accordingly. Two groups should not rely on it. Thirst sensation declines with age, so older adults can be genuinely dehydrated before feeling thirsty, which is why dehydration is a common cause of hospital admission in the elderly. And during hard exercise, thirst lags behind loss, so athletes drink to a plan rather than to sensation.
Reading urine, and the risk of drinking too much
The practical check is colour: pale straw suggests adequate hydration, dark amber suggests drinking more, and completely clear suggests you are drinking more than you need. B vitamins turn urine bright yellow regardless, so a supplement makes the test useless for a few hours.
Overdrinking is a real hazard, not a theoretical one. Consuming water far faster than the kidneys can excrete it — roughly a litre an hour is the upper limit for most adults — dilutes blood sodium and causes hyponatraemia, which at its worst is fatal. It has killed endurance athletes who diligently drank at every station, and it is the reason sports guidance shifted from "drink as much as possible" to "drink to thirst". More is not safer.

How much water should I drink a day?
A practical guideline is about 35 ml per kilogram of body weight, plus roughly 350 ml for every 30 minutes of exercise — that is what this calculator computes. For a 70 kg person with an hour of training, about 3.15 liters, including water from food and other drinks.
Does coffee or tea count toward it?
Yes — the mild diuretic effect of normal caffeine intake does not cancel the fluid. Food counts too (roughly 20% of typical intake). The target here is total fluid, not glasses of plain water only.
Should I drink more in heat?
Yes — heat and altitude raise needs beyond the formula, sometimes by a liter or more on hot active days. Thirst plus pale-yellow urine is the practical gauge the formula cannot replace.
Can I drink too much?
Yes — drinking many liters in a short window can dilute blood sodium (hyponatremia), which is dangerous. Spread intake across the day and add electrolytes for very long sweaty sessions. As with everything on this page: a guideline, not medical advice.
